Conditioning & HIIT Program

This skill builds a high-intensity metabolic-conditioning block: interval work, circuits, and timed formats (EMOM, AMRAP, Tabata, fixed intervals) aimed at work capacity and fat-loss conditioning. The default is a 4-week block, 3 conditioning sessions per week, repeatable. This is general fitness guidance, not medical advice - anyone with cardiac risk factors, on heart-rate-affecting medication, pregnant, or returning from illness or injury should clear high-intensity training with a physician first.

Confirm Scope Before Programming

Establish four things first: the goal (fat-loss conditioning, work capacity for a sport, or general high-intensity fitness), training age and current conditioning level, available equipment and space, and days per week. If the request is actually about getting stronger or bigger, building an aerobic base at easy effort, or improving flexibility, stop and hand off - strength belongs to Strength Training Plan, steady-state and Zone 2 to Zone 2 Cardio Plan, mobility to Mobility Routine. This skill is for high-intensity intermittent work, not easy continuous cardio.

Gate Intensity to Readiness

True HIIT means near-maximal efforts; it is potent and easy to overdo. Beginners (under ~3 months of consistent training) start with longer rest and circuit formats, not all-out intervals - work-to-rest around 1:3 or 1:4. Intermediates tolerate 1:1 to 1:2. Only well-conditioned trainees should run 2:1 or true Tabata (20s on / 10s off, all-out). Cap genuine high-intensity work at 2-3 sessions per week regardless of level; the adaptation comes from recovering between hard efforts, not from doing them daily.

Select the Format to the Goal

Match the format to the intent, not to novelty:

  • Intervals (fixed work / fixed rest, e.g. 30s hard / 90s easy ×8): cleanest way to dose intensity; best default for fat-loss conditioning and for beginners.
  • EMOM (every minute on the minute - do the prescribed work, rest the remainder of the minute): self-regulating; rest shrinks as fatigue grows. Good for skill-plus-conditioning and pacing.
  • AMRAP (as many rounds/reps as possible in a fixed window): measures and builds work capacity; pace it or it collapses into a sprint-then-stall.
  • Tabata (8 rounds of 20s all-out / 10s rest, 4 min total): a specific, brutal protocol - reserve for one or two well-chosen movements, not a whole session.
  • Circuits (stations in sequence with short transitions): highest volume and lowest skill demand; best for beginners and for full-body fat-loss work.

Choose Movements That Survive Fatigue

Prefer movements that stay safe when the user is gassed: machines (bike, rower, ski erg), bodyweight (squats, push-ups, burpees, mountain climbers), sled work, kettlebell swings, and low-skill carries. Avoid high-skill barbell lifts (snatch, clean) and heavy near-maximal lifting under metabolic fatigue - that is where form breaks and injuries happen. Keep external load light to moderate; in conditioning, the clock and the heart rate are the stimulus, not the weight on the bar.

Build the Weekly Structure

Lay out the week explicitly. A typical 3-day conditioning week: two interval/circuit sessions and one mixed-format session, each on non-consecutive days with at least one easy or rest day between hard efforts. Each session: 5-10 min progressive warm-up (raise heart rate, prime the movements used), the conditioning piece with format, work-to-rest ratio, total duration, and target effort named, then a short cooldown. Keep the hard piece to 12-25 minutes for most goals - quality of effort drops fast past that, and longer is the job of a Zone 2 block, not this one.

Progress Without Just Adding Intensity

Default progression is density before intensity: same work in less time, more rounds in the same window, more reps per interval, or shortened rest - before making the efforts harder. Build for 3 weeks, then take a recovery week at ~50% volume before repeating or rotating formats. Tie progress to a re-testable benchmark: AMRAP score, a fixed-distance row/bike time, total rounds at a set work-to-rest, or how fast heart rate recovers in the minute after a hard interval. Re-test at the end of each block.

Deliverable

Produce a written 4-week conditioning block containing: a week-by-week calendar showing which days are hard, easy, and rest; every session spelled out with warm-up, the conditioning piece (format, movements, work-to-rest ratio, total duration, target effort), and cooldown; the week-over-week progression rule and the recovery week; the benchmark test to run at the start and end of the block; and the medical-clearance caveat up front.

A plan is done well when: every conditioning piece names a format, a work-to-rest ratio, total duration, and a target effort; intensity is gated to the user's conditioning level with hard sessions capped at 2-3 per week; movements stay safe under fatigue; the week separates hard efforts with recovery; progression is density-first, capped, and includes a recovery week; success is a concrete re-testable score; and the medical-clearance caveat is present.

What NOT to Do

  • Don't program a strength/hypertrophy block, an easy aerobic/Zone 2 block, or a mobility routine here - hand those to Strength Training Plan, Zone 2 Cardio Plan, and Mobility Routine.
  • Don't prescribe daily HIIT or stack hard sessions back-to-back; the recovery between efforts is where adaptation happens.
  • Don't load high-skill or near-maximal lifts under metabolic fatigue - it trades a marginal stimulus for an injury.
  • Don't let an AMRAP or "for time" piece run so long it becomes slow steady-state; if effort can't stay high, the format or duration is wrong.
  • Don't progress by piling on intensity every week; raise density first and keep the recovery week.
  • Don't pose as a medical provider; flag the clearance need and stop short of diagnosing or treating.
